How to Deadlift: a Step-by-Step Guide for Beginners

The deadlift is one of the most effective exercises you can add to a strength training routine. It builds total-body strength, develops your posterior chain, and carries over into everyday movements like lifting, carrying, and standing up from a low position. It's also one of the most commonly performed incorrectly, and small technique errors can add up over time and increase your risk of injury.

Understanding the Hip Hinge

Before you pick up a barbell, it helps to understand that the deadlift isn't a squat; it's a hip hinge. The hinge involves pushing your hips back while keeping your spine neutral, rather than bending your knees and sitting down. Mixing up these two patterns is one of the most common mistakes when you're learning to deadlift.

A simple way to feel the hinge is the wall drill. Stand with your back to a wall, about a foot away from it, and push your hips back until they touch the wall. Keep your spine long, let your knees track slightly forward, and keep your weight through your whole foot. This is the foundation every deadlift variation builds on, so it's worth practising until it feels natural.

What Muscles Do Deadlifts Work?

The deadlift works far more than just your back. It's one of the most effective full-body exercises you can do, targeting your posterior chain while also engaging muscles from your calves to your upper traps.

Primary movers

  • Glutes: your glutes drive hip extension and do the heaviest work as you lock out at the top.

  • Hamstrings: work alongside your glutes to extend the hip and control the bar as you lower it.

  • Erector spinae: the muscles running along your spine hold a neutral back position throughout the lift rather than actively extending it.

  • Quadriceps: extend your knees during the first part of the pull, especially if you're using a conventional stance.

Secondary muscles and stabilisers

  • Lats: keep the bar close to your body and stop it drifting forward.

  • Traps and rhomboids: stabilise your shoulders and support the bar at lockout.

  • Core: your abdominal and oblique muscles create the internal pressure that protects your spine under load.

  • Forearms and grip: control the bar throughout the lift, and are often what gives out before your target muscles are actually fatigued.

Your stance changes which muscles do more of the work. Conventional deadlifts load your hamstrings and lower back harder. Sumo deadlifts shift more of the work to your quads and adductors because of the wider stance and more upright torso. Bar Position

Position the bar over your mid-foot, about 2-3cm from your shins before you start the lift. This stays the same whether you're pulling conventional or sumo. Foot Stance and Grip

For a conventional deadlift, stand with your feet roughly hip-width apart, toes pointed slightly outward. For sumo, take a wider stance with your toes turned out more, and grip the bar inside your legs.

Grip the bar just outside your legs. A double overhand grip is the best place to start while you're learning the movement and training with lighter loads. A mixed grip (one hand over, one under) lets you hold onto heavier weights, but it creates a slight rotational imbalance in your body, so introduce it gradually rather than switching straight away. Hook grip is common in weightlifting and powerlifting and works well, but it takes time to get used to and can feel uncomfortable at first.

If they're too low, you'll effectively squat the bar up, which is less efficient and a different movement pattern altogether.

How to Do a Deadlift: Executing the Lift

The Pull

Drive the floor away. Thinking about pushing through the floor, rather than pulling the bar up, keeps your quads engaged early in the lift and helps you keep a more vertical shin angle off the floor.

Keep the bar travelling in a straight vertical line, close to your body throughout. Any sideways drift wastes energy and puts extra stress on your spine. Your hips and shoulders should rise at the same rate. If your hips shoot up first, you'll default into a stiff-leg pattern and your lower back ends up carrying more than its share of the load.

Lockout

At the top of the lift, your hips and knees should be fully extended, your glutes contracted, and your torso upright. Avoid hyperextending your lower back at the top; this is a common mistake and puts unnecessary stress on your spine. Stand tall and tight, then begin lowering the bar.

The Descent

Lower the bar under control by reversing the hinge. Push your hips back, keep your core braced, and keep the bar close to your body. A controlled lowering phase is generally best for building strength. Touch-and-go reps have their place, but resetting between reps will help you build better positional habits, especially while you're still learning.

Deadlift Form: Common Mistakes and How to Fix Them

Rounding in the Lower Back

This is the mistake you'll see most often. It usually happens because of:

  • Not creating enough tension before the pull

  • Starting with your hips too high

  • Lifting more weight than you can currently handle with good form

  • Limited flexibility in your hip flexors and hamstrings

Bar Drift

Squat-Pattern Deadlift

How to fix it: Go back to the wall hip hinge drill and get clear on the difference between bending at the knees and bending at the hips.

Jerking the Bar Off the Floor

It's tempting to yank the bar up aggressively, but this loses the tension you built during setup and creates sudden, uncontrolled load on your spine.

How to fix it: Take the slack out of the bar before you commit to the pull. There's a small amount of give in the plates and the bar itself, and removing that first, rather than yanking through it, makes the lift smoother and safer.
