Barbell Back Squat: The Definitive Technique Guide

The barbell back squat is one of the most effective lower body exercises in strength training. It develops the quadriceps, hamstrings, glutes and posterior chain simultaneously, builds structural strength and transfers well to athletic performance. It also has one of the steepest learning curves of any barbell movement, and poor technique under load is a direct path to injury.
This guide covers everything needed to perform the barbell back squat correctly - from initial setup through to depth, bracing, common faults and how to correct them.
Barbell Back Squat: Bar Position

Before anything else, choose your bar position. This single decision affects torso angle, depth, muscle recruitment and injury risk.
High Bar
The bar sits on the upper trapezius, across the top of the shoulders. This position encourages a more upright torso, places greater demand on the quadriceps and is typically the default for Olympic weightlifters and general strength training.
Low Bar
The bar sits lower - across the rear deltoids and lower traps. This position shifts the torso forward, engages the posterior chain more aggressively and allows heavier loads for most athletes. It is the preferred setup in powerlifting.
Neither position is universally superior. The right choice depends on training goals, anatomy and mobility. Athletes with limited ankle mobility often find the low bar position easier to manage, while those chasing quad development or Olympic lifting carryover tend to benefit from high bar.
Barbell Back Squat: Stance Setup

There is no single correct stance width. Hip anatomy varies significantly between individuals, which means the stance that produces the best depth and most upright torso differs from person to person.
A useful starting point is a shoulder-width stance with toes angled out between 20 and 35 degrees. From there, adjust based on what allows you to reach adequate depth without rounding the lower back or collapsing at the knees.
General guidance:

Wider stances tend to suit athletes with wider hips or limited ankle dorsiflexion

Narrower stances place more emphasis on the quadriceps and suit those with good ankle mobility

Toe angle should match the direction your knees track - forcing the toes forward when knees naturally flare outward creates unnecessary stress on the joints
Spend time experimenting with stance before loading the bar. Small adjustments early on prevent embedded faults later.
Barbell Back Squat: Bracing and Core Tension
One of the most under taught elements of barbell back squat technique is intra-abdominal pressure. Bracing correctly is not the same as simply tensing your abs.
The correct method is diaphragmatic bracing: take a deep breath into the belly (not the chest), expand the midsection 360 degrees and hold that pressure before initiating the descent. This creates a rigid cylinder of pressure around the spine, dramatically improving spinal stability under load.
To brace correctly:

Take a deep breath through the nose or mouth before unracking the bar

Expand the abdomen outward in all directions, not just the front

Hold the breath throughout the descent and drive

Exhale only once you have passed the sticking point on the way up, or at the top of the rep

Barbell Back Squat: The Descent

Control on the way down is where most technique errors originate.
Set the hips back and down simultaneously rather than sitting straight down or pushing the hips back excessively. The knee and hip joints should flex together in a coordinated movement, keeping the chest up and the bar path as vertical as possible over the mid-foot.
Points to maintain during the descent:

Knees track over the toes - they should follow the line of the foot, not cave inward

Weight distribution stays balanced across the whole foot, with a slight bias toward the heel

The torso angle is controlled - some forward lean is natural, particularly with low bar position, but excessive forward lean signals either mobility restriction or a bar position issue

Depth is reached without compromising the lower back - if the pelvis tucks under (posterior pelvic tilt) before reaching parallel, depth is exceeding current mobility
Barbell Back Squat: Squat Depth
Parallel - defined as the hip crease dropping to the level of the top of the knee - is the standard depth target for most strength training contexts. In powerlifting, this is the minimum required for a competition lift.
Going below parallel (a full or "ass to grass" squat) increases the range of motion and demands greater ankle and hip mobility. It is beneficial when the mobility supports it, but forcing depth at the cost of lumbar integrity is counterproductive.
For most athletes, training to just below parallel with a neutral spine is the most productive and sustainable approach. Mobility work - particularly ankle dorsiflexion and hip flexor stretching - should accompany squat training where depth is limited.
Barbell Back Squat: The Drive Phase

Coming out of the bottom of the squat requires deliberate technique.
Drive through the floor by pushing the feet outward (without actually moving them), which activates the glutes and helps prevent knee cave. This cue - often described as "spread the floor" - is effective for maintaining knee position through the drive.
Keep the chest up through the ascent. A common fault is the hips rising faster than the shoulders, which tips the torso forward and converts the squat into something resembling a good morning. When this happens consistently, it usually indicates posterior chain dominance relative to quad strength, or a bar position that is placing too much load on the lower back.
Common Barbell Back Squat Faults and How to Fix Them
Knee Cave (Valgus Collapse)
The knees collapse inward during the descent or drive. This increases stress on the knee joint and reduces force production.
Fix: Use the "spread the floor" cue. Strengthen the hip abductors with banded work or lateral movements. Check that stance width suits your anatomy.
Heels Rising
The heels lift off the floor during the descent, indicating limited ankle dorsiflexion.
Fix: Elevate the heels temporarily with plates or heel wedges to confirm the issue is ankle mobility. Work on ankle dorsiflexion stretches and calf flexibility. Avoid training heavily on raised heels long-term - it is not a permanent substitute for addressing the mobility deficit.
Excessive Forward Lean
The torso tilts too far forward, placing disproportionate load on the lower back.
Fix: Check bar position. High bar typically produces a more upright torso. Also assess ankle mobility, as restriction here forces the torso forward. Goblet squats are useful for reinforcing an upright torso pattern.
Posterior Pelvic Tilt
The pelvis tucks under at the bottom of the squat, rounding the lumbar spine.
Fix: Reduce depth until mobility improves. Invest in hip flexor and hamstring flexibility work. Check stance width, as a stance that is too narrow can restrict hip flexion for certain anatomies.
Barbell Back Squat Equipment
Good technique is supported by appropriate equipment. A knurled barbell with a reliable centre knurl helps anchor the bar in the high bar position. Flat, firm-soled shoes or dedicated squat shoes with an elevated heel support better positioning, particularly for those with limited dorsiflexion.
